VSX Sport Presents the Sexiest Workout Ever: Core

Warm up - Do a 2 minute warm up like jumping jacks, then do 3-5 mins of another exercise such as skip rope (to mix this up, use weights instead of a rope and just jump up and down in place).
Aerotwist - Standing with feet wide apart, twist arms using the core muscles from side to side, keeping it controlled. After one round of this for 60 seconds, do the same thing but tilted to the right for 60 seconds. Tilt back to the left for the final round of 60 seconds.
Basic Plank - Simply hold the plank position for 60 seconds.
Around the world plank - In the plank position, with arms out straight, lift one limb up for a few seconds, then gently lower back down. Repeat for all limbs (including both arms and legs).
Aerobliques - In a position similar to the side plank, have one arm across the chest, with the other on the ground for support. Lift up the upper body and legs as much as possible using the core muscles, keeping everything controlled and tight.
Basic Crunches - Lying down on the floor with hands under your butt, do some basic crunches, keeping everything controlled.
Russian Twists  - In a seated position, using a medicine ball if available (or otherwise some kind of weight) twist from side to side. (NB: in the video these are called Seated Twists with a Medicine Ball).
Stretch/cool down – Don’t forget to stretch out those sore core muscles!

Watch the video HERE (it includes the warm up and cool down stretches). This workout should, including warm up and cool down, take around half an hour. Enjoy!

How to Squat With Proper Technique

If you are working out in the gym and could only do one exercise it would be the squat. Why? Because no other exercise challenges the human body to operate as singe unit like the squat. The squat has long been heralded as the “King of Exercises” – and quite rightly so. Whether you’re doing it with weight on your back or all bodyweight, proper form is key. I found this article on squat form, and I thought it was written well, even if it is more towards squatting with a bar.

Benefits of Squatting

One of the biggest misconceptions about the squat is that it is a leg exercise. The squat is in fact a full body exercise. Every muscle in your body is challenged when you squat. The legs and hips push the weight up, the abs and lower back back tense to stabilise your back, and the arms are used to pin the bar onto the back (or help with balance in the case of bodyweight squats).

  • Squats Build Muscle – Squats build muscle throughout your entire body faster than any other exercise. Squatting is a compound exercises that stresses your entire body as a complete unit. The stress put on your body by squats triggers a hormonal release of testosterone in your body. This elevated testosterone aids in producing muscle at a faster rate.
  • Squats improve your athleticism – If you want become a better athlete no other exercise will improve your overall athleticism like the squat. Squatting helps you build explosive strength that carries over to most competitive sports.
  • Squats reduces injuries – Contrary to popular belief, squats do not cause injury (when performed correctly). Performing squats with proper form actually reduces the chance of injuring oneself. Why? Because squatting improves and maintains hip flexibility. Additionally, squats improve the stability of your knees, when using proper squat form (below parallel).

Why you need proper Squat Form

Quite frankly, most people have no idea how use squat with correct form. In fact, I would estimate that 9/10 people I see squatting in commercial gyms today are doing so with extremely poor from.

This is a problem for 3 reasons.

  1. It is dangerous – While squatting with proper form is completely safe, squatting with poor form is extremely dangerous. Incorrect squat technique put a lot of stain on the lower back and knees and can quickly lead to serious injury.
  2. You are seriously compromising the benefits of squatting - When you don’t squat with proper form it completely defeats the purpose of squatting in the first place. Increased muscle, elevated testosterone, improved vertical leap – forget about it.
  3. You look like a complete idiot - To someone who knows how to squat properly there is nothing more pathetic than someone loading the bar up with a ton of weight than not squatting with proper form. Learn how to control your ego and do it right.

How to Squat

The Squat Setup

  • Approach the rack with the bar at approximately mid-chest height.
  • Move under the bar and place it on your back. Hold the bar in place with your hands.
  • Stand with and even stance. Your feet should be shoulder width apart with your feet facing out at a 30 degree angle.
  • Lift the bar out of the rack and take ONLY one step back. Take a big breath. Tense your entire body. Squat.

Squatting Down

  • Start from the hips – Bend at your hips and sit back into the squat. Imagine you are sitting down on a seat. The hips joint should always bend before your knees.
  • Check your knees – Keep your knees out. Your knee joints should be pointing in the same direction as your feet all the way down. If your knee buckle in it normally means that the weight is too heavy.
  • Keep your weight back – Keep your weight distributed towards your heel.
  • Go all the way down – You should always aim to squat to at least parallel. Meaning, your hip joint needs to be at least parallel with your knee joint. This is incredibly difficult to judge yourself, even with the aid of a mirror. Ask someone else to assess your depth either in the gym or by video taping.
  • Think about squatting up - On the way down think about squatting up. This will help to prepare your brain and make the upward movement easier.

Squatting Up

  • Bounce off the bottom – At the bottom position of the squat your hip muscles should be tight – storing energy. Use this energy to help you bounce out of the bottom of the squat. Ensure that you are bouncing off the hips – not the knees.
  • Focus on your glutes – When powering up out of the squat concentrate on squeezing your glutes together.
  • Drive your hips up – Most of the power for the squat comes from the hips. Drive the hips in an upward motion.

Racking the bar

  • Step forward. Ensure that your bar is over the pins before lowering the weight.

Start by setting realistic goals! If you’d like to be a runner, lose the muffin top, tone up your entire body or get back to your healthy weight… that’s great! Congrats on deciding to take time to feel better about yourself! But no matter what your motivation, make sure you’re not asking too much of yourself. If you have unrealistic expectations of yourself, you are setting yourself up to fail! Instead, set yourself up to win!
Plan to start small and gain endurance over time.If you haven’t been moving your body much, you may not be able to do the exercises you’d ultimately like to be dedicated to. Your first couple of weeks working out, keep your workouts under 30 minutes! Your body needs to get used to moving! Start with the resistance low/medium and work your way to feeling comfortable working harder.
Be consistent and COMMIT!A workout plan sounds great until the plan is too overwhelming for you to continue! If you plan to move your body every day, you’ll soon form a habit of it, and you might even start to feel cravings for exercise once your body realizes how much better it feels when it moves!
Listen to your body. When you’re exercising, you want to make your body work, but not so hard that you can’t catch your breath, you feel pain in your limbs or you feel dizzy.
Form is important! For cardio, make sure your back is straight and you’re engaging your core as you exercise. For strength training, make sure your posture is always good, and try to engage the muscles being targeted. If an exercise is too hard or you’re using too much weight, no one is winning because you’re not exercising the proper muscles. You are the one who may end up injured if you do the exercises the wrong way. Stay safe!
Be positive.Don’t beat yourself up for missing a workout- that will make you want to go LESS next time! Don’t tell yourself that you are currently worthless because of how your body looks! With that mentality, you may never be happy! Appreciate your body and what it CAN do, and feed it properly, move it often, and know that you owe happiness only to yourself.
Try to set up situations in which you’ll succeed. If you are not a morning person but you want your body to suddenly wake up every day at 5:30AM to get to the gym, you might have some rough starts! Instead, try putting yourself in situations where it’s an outlet to exercise, you’re exercising at a time of day when you have a lot of energy, or you plan to meet a friend at the gym. However you will succeed!
Cardio AND strength training are important!Cardio will help keep you lean and mean- not to mention be a real fat blaster if you do it right!Strength training will, well, make you strong! Simple day to day tasks like lifting things, standing up straight, wearing sleeveless dresses and having sex (for those of you having it) will be way easier if you dedicate two days per week to toning!
Stay Hydrated.I know you’ve heard it a million times before, but while you exercise, you’re losing a lot of water, and that needs to be replaced! Try filling up two water bottles every night, putting them in your fridge and having them ready for the next day!
Fuel yourself. You don’t want to be completely empty when you show up to do your workout, but if you’re having a meal beforehand, make sure you wait about an hour before you start exercising. To start off with, a full stomach while exercising might get upset. If you need to eat something before hitting the gym, though, a banana (maybe add some peanut butter) is a great, easily digested option. After your workout, make sure to eat some carbs and protein (egg and toast, yogurt and granola, good cereal.) If you feel ravenous after your workout, you should probably be eating more beforehand, but remember, try to keep big meals an hour apart from your workout.
VARY YOUR WORKOUTSTry lots of different kinds of cardio -running, rowing, walking, elliptical machine, biking… anything that gets your heart rate up! To boost strength try yoga or pilates and look up videos of routines you can do at home. Whenever you can, play sports for recreation! Soccer, tennis, baseball, basketball, volleyball- all of these are fun and even if you don’t know what you’re doing at least you will be running around. Also, you can look into rock climbing, rowing, kayaking, swimming or hiking.
If you’d ever like help with an exercise plan, we can work together to find out what may work for you, personally!RunforFitness
